Tips: Spear hand/arm down 6-12” underwater. Keep elbow pointed up, higher than wrist and wrist higher than fingers. Elbow to fingertips should be straight.
Warm Up and Drills (900 yds)
- 3 x 100 w/ :10s rest – 75 choice + 25 streamline kick on your back
- 2 x 150 w/ :20s rest
100 Shark fin w/ fins + 50 free w/ fins - 6 x 50 – 25 Fist punch into water + 25 free
Main Set (2000 yds)
THREE ROUNDS (1200 yds)
- 1 x 200 free – descend by 50s Rest = 30s
- 1 x 100 IM on 2:00
- 4 x 25 choice fast on 1:00 from a dive start
TWO ROUNDS (800 yds)
- 1 x 150 free – descend by 50s Rest = :20s
- 2 x 75 IM KICK on 1:45 – Leave out free or fly
- 1 x 100 pull on 1:50 – 50 free + 50 back
